A practical carb-loading guide for multi-day races: what the numbers mean, how to make the food doable, and why a good first-stage load is not the end of the nutrition plan.

Carb loading is not a last-minute pasta dinner. For a stage race, it is a short, deliberate block that starts before the first stage and gives you more room to make good decisions once the race begins.

The aim is not to eat until you feel stuffed. The aim is to arrive with high carbohydrate availability, a calm stomach, and food choices you can repeat under normal race-week stress.

What a full load looks like

For prolonged events lasting more than 90 minutes, published endurance guidance supports a high-carbohydrate intake of roughly 10–12 g per kilogram of body mass per day for 36–48 hours before the event, alongside reduced training. [1]

That is a performance protocol, not everyday eating. It is also a lot of carbohydrate for many people. A useful first step is to use the lower end of the range, build meals and snacks you know sit well, and use your longest training weekends to rehearse what race week will feel like.

A temporary increase in scale weight is expected. Glycogen is stored with water, so a fuller carbohydrate store carries more water with it. That is not fat gain and it is not a reason to cut the plan short. [1]

Make the target practical

The number is only useful when it turns into food. Spread carbohydrate across meals, snacks, drinks, and familiar convenience options rather than trying to force it all into dinner. Low-fibre, lower-fat choices can make a high-carbohydrate day easier on the gut, especially when travel, nerves, and heat already raise the chance of gastrointestinal trouble.

Keep protein and fat in the day, but do not let them take up the space you need for carbohydrate. The goal is not a zero-fat or zero-protein diet. It is making carbohydrate the clear priority for a short window while still eating food that feels normal and satisfying.

Your breakfast is not the carb load

The hours-before-start meal has its own evidence-based range: approximately 1–4 g/kg of carbohydrate in the 1–4 hours before exercise, adjusted for the time available and individual tolerance. It helps top up liver glycogen and gives you a settled start, but it does not replace the loading work of the previous one to two days. [2]

For an early stage start, do not force a huge breakfast simply because the top end of the range exists. A smaller familiar meal, carbohydrate drink, and an early start to in-race fueling can be the better choice. If you have three or four hours and have tested it successfully, there is more room to eat.

What changes in a stage race

Carb loading is most relevant before the first stage. After that, your job is recovery: replace carbohydrate consistently, eat protein across the day, hydrate sensibly, and make tomorrow’s breakfast and race fuel visible before you go to sleep. You may not completely erase the energy cost of a multi-day race, but you can stop the gap from growing unnecessarily.

Do not use a strong first-stage load as a reason to underfuel on the course. Carb loading, race fuel, and between-stage recovery are three different jobs. Your plan needs all three.
